Sport-Specific Interval Conditioning

In many sports, a high level of aerobic fitness is necessary for optimal performance because it promotes endurance and assists recovery in "stop-and-go" type sports such as ice hockey. To improve aerobic fitness, coaches have traditionally prescribed long and tedious sessions of continuous sub-maximal exercise for athletes, regardless of their sport-specific metabolic demands.

Most team sports are not characterized by continuous sub-maximal movement speeds BUT/ rather these sports demand periods of high-intensity effort interspersed with maximal bursts of speed and periods of almost complete inactivity. Take soccer for example, a player may move at a moderate speed for minutes while following the play and then will be forced to sprint at their maximal pace for the ball. After that, the player could be faced with a stoppage in play of up to a minute due to various factors.

Considering the endless possibilities, is long-duration, moderate-intensity aerobic training the best method of conditioning these types of athletes? In my opinion it is not. What then are the alternatives? Let us consider "aerobic interval (AI) training" as a more beneficial manner at increasing the aerobic fitness and sport-specific muscular endurance of an athlete in a "stop-and-go" team sport.

Aerobic interval training provides a more sport-specific training intensity, a greater training stimulus that can be applied to the muscles used in the specific activities, and may also be an advanced training method for endurance training athletes looking to overcome a plateau in their aerobic fitness levels.

The intensity level of this training technique is much higher than the intensity level commonly associated with aerobic training. The exercise stimulus may in fact be very damaging to the muscle in its initial attempts and can result in muscle soreness in the days following the training session.

Therefore, prior to beginning a "full-blown" training regimen of AI's, the athlete should develop general muscular strength and endurance and perform a short "lead-in" program of general aerobic exercise (2 weeks; 3 sessions per week; 20 minutes; high-intensity; sport-specific activity).

The initial (first week; 2 sessions) AI training sessions should be conservative in training volume (3-5 intervals) to accustom the muscles and joints to the intensity. As well, a thorough and specific warm-up should be performed as well as pre- and post-exercise flexibility routines.

AI training involves alternating bouts of exercise with recovery periods. A sport-specific mode of exercises is performed for a short duration (2-5 minutes) and followed by an equal length rest interval. High-intensity work is the key factor in this type of training. By incorporating rest intervals, the athlete can work at a much higher (and more sport-specific) power output in comparison to traditional aerobic training.

Determining the intensity of the exercise bout is definitely the trickiest component of the training prescription. The "work" pace should elicit the individual's maximal heart rate by the end of the exercise bout. For example, if a 20-year old athlete (max HR = ~200) ran a 3-minute interval then their 10-second heart rate count should be ~ 33 beats (33 x 6 = 198) at the end of exercise. An example distance for a 3-minute running interval would be ~ 800m. Basically, the athlete wants to pick a training intensity that they believe they could hold constant for up to 10-minutes.

Obviously, picking the intensity can be very subjective unless the facility has "high-tech" training equipment. As the AI intensity should correspond to about 95-100% of the individual's VO2 max, if the athlete has access to high-tech training technology then a more accurate training prescription may be allowed.

Providing an adequate and complete rest interval is paramount! The rest interval must be of an extremely low-intensity so that sufficient recovery will occur and the next work interval can again be performed at a high power output. Do not sacrifice the quality of rest because this will only reduce the benefit of AI training. A reduced recovery will prevent lactate clearance (lactate = muscle fatigue), phosphate energy (CP & ATP) recovery, and improvements in aerobic metabolism. Remember this is not continuous training!

Many athletes that have traditionally trained with only long-slow distance workouts may have difficulty with this concept at the outset of the program, however these athletes will soon become more comfortable in taking a full-length recovery interval.

At ~ 2-minutes of maximal exercise the contribution of the anaerobic & aerobic energy systems are nearly equal and at 5-minutes the contribution is 30% anaerobic & 70% aerobic. Therefore, the high-intensity, short-duration nature of AI allows sport-specific demands to be applied. Training at such a high-intensity recruits the fast-twitch muscle fibers. These fibers are predominantly responsible for anaerobic performance, BUT/ by improving the aerobic system of these fibers, they will be able to recover quicker and be ready to contribute to sprint-performance with less rest time.

The adaptations in the body will be occurring predominantly at the muscle level. The muscle fibers will increase their ability to extract and use oxygen, BUT/ the improvements on oxygen delivery (heart and lung adaptations) may be minimal. The athlete will also improve their ability to tolerate lactate (lactic acid buildup in the muscle and blood) and will be ready to start ANAEROBIC INTERVAL training in the pre-season.

ANAEROBIC intervals match precisely the demands of the sport. For example, a hockey ANAEROBIC interval would be maximal exercise for 30-45 seconds followed by 1-3 minutes of recovery. ANAEROBIC INTERVAL training prescription needs to be addressed in an article of its own, perhaps in the near future...

Fluids should be available at all times throughout the training session to help combat dehydration. Unfortunately many athletes may not feel comfortable consuming a high-volume of water OR sports drink while undergoing this intensity of training. To compensate, ensure adequate pre-hydration (make it a habit to drink sufficient fluids daily) and excess post-exercise fluid intake. The athlete should use AI to train the body to consume fluids during rest intervals of competition. Remember the importance of being well hydrated (dehydration can cause a reduction in endurance).

WARNING:

Your legs will feel like JELLO upon completion of this workout for the first time! The muscle glycogen (carbohydrate energy) stores will be extremely depleted and muscle fatigue will be high also due to lactate accumulation. Therefore, take caution in the scheduling of the remainder of your training day and the following day because of reduced neuromuscular coordination and fatigue. However, full recovery should occur within 24-48 hours. Make sure to consume a high-carbohydrate snack immediately after exercise and to maintain a diet with sufficient carbohydrate foods and fluids.

Therefore, AI training should occur in a sport-specific manner. The intensity and duration of the intervals should increase in specificity as the pre-season draws closer. Therefore, AI's train the body to perform repeated intervals of high-power outputs with the end result being an increase in sport performance.

Instructions

Drain and rinse the beans. Set aside. In a large saucepan, warm the oil over medium-high heat. Add the cumin seeds and sizzle for 5 seconds. Add the garlic, onions, red peppers, green peppers, chili powder and oregano. Saut over medium-high heat for 3 minutes, stirring frequently. Add the beans and water.

Bring to a boil. Reduce the heat to low, cover and simmer for 30 minutes. Uncover and simmer for 30 to 45 minutes, or until the beans are tender. (Add more water if the mixture becomes too dry during cooking.)

Stir in the tomato paste and salt. Cook for 2 minutes. Just before serving, stir in the cilantro.

The skin claims are supported by the theories and products of Dr. Perricone, an anti-aging guru whose main liftoff point happened when he appeared on the Oprah Winfrey show.

This diet pill was called Lipovox. Since it's debut, it's been a top seller on ebay and has branched into other online store venues as well.

The diet pill industry is an industry of copycats. When something good comes along, it's copied quickly. Extreme Cardio For Weight Loss

You don't have to do cardio for weight loss at all. None. Shocking, isn't it? We've been told so many times you have to cardio, aerobics, and cardio in the fat burn zone in order to burn fat. But the truth? You have to control your diet. How you burn calories for weight loss is less important.

The latest research from the University of New South Wales in Sydney, Australia, has shown that an 8-week cardio program (3 sessions per week of 40 minutes per session) did not result in any fat loss! On the other hand, the interval training group in the same study lost several pounds.

Traditional cardio is a waste of time. Inefficient, and possibly ineffective. You are much better focusing on your proper fat loss nutrition and strength and interval workouts.

And you certainly don't have to do extreme amounts of cardio. But some people end up taking their fat loss activities to extremes. Making unhealthy, ineffective, and excessive choices.

For example, one reader emailed me about the 7 hours of cardio she did per week. She wondered why she wasn't losing ANY fat. That is an extreme amount of slow and steady cardio. Something I would never advise for a fat loss program. And she still wanted to do more!

I told her absolutely not. If 7 hours per week does't work for you, why would more? With that mentality, you'll end up spending every single non-working waking minute doing cardio. What kind of life is that?

Another reader wrote in about the pitfalls of her excessively low calorie diet...

"I'm on the weight loss track again. I found I wasn't eating enough calories (1000 kcal/day). Filling up on veggies is good (and I love them), but they don't have the calories. Eating walnuts/almonds helped get me there. Eating 1500+ is where I need to stay to lose weight and keep my energy up. I've dropped about 3 pounds this week."

Inside most people, there is going to be the urge to do more, eat less, or obsess even further about food and exercise when you are trying to reach a fitness or fat loss goal.

But taking eating and working out to the extremes is more often counterproductive, and in the long-run, downright unhealthy.

And the unfortunate thing is that the reader that emailed me about her 7 hours of ineffective aerobic training, was skeptical of the strength and interval workouts, because she didn't think it contained enough cardio.

But really, how much could be enough for this woman? 7 hours wasn't getting her any results. What did she want? 10 hours?

We need to understand that cardio is not the be-all and end-all of fat loss programs. There are many ways to burn fat and calories, not just by spending 60 minutes on an elliptical machine.

All you need are 3 workouts per week of 45 minutes per session. Do 20 minutes of total body strength training followed by 20 minutes of interval training. Then spend the rest of your week staying active through fun activities and focusing on whole, natural foods for your fat loss nutrition. No more extreme cardio!

Good Weight Loss Program

The calorie shifting diet is a good weight loss program to follow. Unlike other diets, where you must reduce your intake of the quantity or the types of foods you can eat, on the calorie shifting diet, you can eat as much food as you want until you are satisfied and you can eat from all four of the major food groups. In doing so, you can expect to lose 9 pounds every 11 days while on this diet regimen.

Katy and I wandered through the Op Shop always on the look out for a surprise.

We both enjoy old books and so it was with joy when Katy picked up a 1960s edition of an old elementary school book on physical education.

It seems only yesterday the 60s have come and gone and it is perhaps with the passing of time that there has been a downward slide in the quality of structure and function within our society especially with our children.

Obesity, with its associated symptoms is fast becoming the norm perhaps the word fast with its tendencies toward the over-eating of food-less foods is a major cause.

The increase in chemicals in our food industry is also a major causative factor - are you aware that the FDA allows over 5,000 chemicals to be added to the foods we purchase and ingest?

Then there is the old law that if one puts in more than is eliminated, there will be a build up of poor quality tissues ergo an abnormal increase in weight gain.

And this brings us back to exercise.

When asked for my opinion regarding the best form of exercise I immediately picture a park full of children.

The children are:

- Running, jumping and hopping

- rolling

- climbing

- swinging

- twisting, flexing, stretching, bending and torquing.

In other words, they are putting their bodies through a full range of movements movements that are designed by the structure of the mechanism.

A couple of addendums to this line of thinking are:

1. We very rarely see children in our practise that need an exercise program put into place.

2. If we are seriously looking for an exercise program for ourselves, we could do no better than to become more child-like.

Circuit Training For Fat Loss

The term circuit training simply refers to a group of different exercises that are done back to back in a round-robin "circuit" fashion. This is contrasted with the more traditional method of doing multiple sets of a single exercise before moving on to the next exercise. Circuit training can be utilized with any exercises under the sun, from weight lifting to machines to bodyweight exercise and even bouts of walking or running.

Circuit training has many benefits. The first benefit is that it is much more time efficient. By doing different exercises back to back, it minimizes rest time in between sets and a lot more work is accomplished in a shorter period of time. The second main benefit is an increase in caloric expenditure over traditional methods. This is due to less rest (or no rest) when switching from one exercise to the next.

When doing multiple sets of the same exercise, you have to rest those muscles before they can work again. With circuit training, since you are switching exercises, your muscles from the previous exercise will rest while you are doing the next exercise. Your cardiovascular system isn't getting to rest and this is what leads to the third benefit of circuit training: you can get your resistance and cardio training done at the same time.

The cardiovascular system has two main ways of providing energy to the muscles. The first way is known as oxidative or more commonly referred to as "aerobic." Aerobic exercise is where the intensity level is low enough that the body is able to supply oxygen to the muscles rapidly enough to be used for energy. Aerobic activities (walking, running, Jazzercise) can typically be done for long durations meaning anything over 2 minutes up to multiple hours in the case of long distance running and bicycle riding.

The second way muscles get energy is known as "anaerobic" or without oxygen. This is where the exercise intensity is too high to wait for oxygen, so energy is provided to the muscles through a chemical process. This energy is of a very short duration and depending on the specific process (ATP-CP or glycolysis) can last from about 10 seconds to 2 minutes. These different energy pathways (aerobic/anaerobic) don't work completely independent of each other. The initiation of activity always activates the anaerobic system and there will always be an aerobic component as well. How you train will determine which energy system is emphasized more than the other.

Circuit training focuses primarily on the anaerobic system because you are doing different exercises with little or no rest in between them. This is good because studies have shown that increases in anaerobic performance transfer to increases in aerobic performance as well. The reverse however, is not true. No amount of aerobic activity will help much anaerobically because you are never working hard enough to push past the lactic threshold and activating that system to any appreciable degree.

So, in case I lost some of you, here is the bottom line: Anaerobic activity will lead to a high intensity workout that burns fat, builds a strong heart and cardiovascular system as well as provides more stamina and a faster recovery time than traditional aerobic training. As a bonus, since we are using resistance exercises, you will add lean muscle mass as well which will further help to burn fat by increasing your metabolism (not to mention make you look better and be stronger.)

When combined with a sensible nutrition plan, you can expect to see some good results in terms of weight loss and body composition with an intense circuit workout three or four times per week. Good luck with your training and stay healthy.

10 Things You Need to Know About Kettlebells - Part 2

This Part 2 of a 2 part article series covering the top 10 reasons kettlebells are relevant fitness tool for almost any fitness program.

6. Athletic Conditioning:
a. Kettlebells are incredibly mobile, much easier to have available while conditioning or even at skills practice.
b. Kettlebells provide valuable variety in conjunction with speed, agility, endurance, and quickness work.
c. Additionally, what athlete couldn't use a little development of hip drive along with learning to accelerate and decelerate load?

These are some of my favorite athletic conditioning drills and kettlbell combinations:

-Two-handed Swing + Hill Sprint
-Snatch + Suicides/Ladders
-Horn Squat and Press + Squat Thrust with Jump
-Cleans + Box Agility Drill

7. Strength Development - One of the knocks on kettlebells has always been that "they are good for conditioning but poor for strength development." This argument becomes pretty much a moot point when you run into the likes of Steve Cotter and Mike Mahler, both of whom are pretty damn strong guys. Of course, then the argument becomes that it doesn't transfer. Again, the answer is that it does transfer. Coach Ken Black was recently here in Phoenix and did some strongman training. He was easily able to lap a 300 lb stone and flip a 900 lb tire for several reps. Not too bad for the first time on both implements. By the way, Ken does the majority of his training with kettlebells. Are kettlebells going to make you a 600 lb bench presser or a 1000 lb squatter? Probably not. However, for the majority of people out there who want to look good "nekkid" and have a good amount of strength to boot, there is definitely merit in using kettlebells for strength training. Given that kettlebells are available for a good price up to and beyond 105 lbs, most guys will be able find a bell that provides more than adequate load stimulus.

8. Unilateral Lifting - The traditional programming for the kettlebell is unilateral. One-arm cleans and snatches are the basis of a lot of kettlebell work, but that is just the start. Two of the most compelling reasons for performing unilateral kettlebell lifts are:

a. The carrying position of the load while performing press drills allows the shoulder girdle to open up which is very beneficial in this day and age of shit posture. Anything you can do to work against a kyphotic upper back posture is huge.

b. The height at which the kettlebell hand is held when performing drills such as the single deadlift is perfect for quick and smooth transitions through a workout. When performed in a traditional manner, single leg squats or pistols place a massive demand on the trunk to provide stability throughout the entire movement.

Want more unilateral movement and trunk stabilization?

Perform some one-arm cleans and snatches using a kettlebell. You'll have it figured out after just a few reps. Sure, all these drills can be performed with dumbbells, but they are definitely enhanced when performed with kettlebells, enough to warrant their consideration.

9. Easy Grip Strengthening - About 90% of the people who walk through the door to my facility have the grip strength of a nine year old girl. The kettlebell is a very appropriate tool for improving grip strength because the handle gets incrementally thicker as the weight gets heavier. This works perfectly. As clients get progressively stronger, they are challenged with thicker handles. One of my favorite introductory drills that kills two birds with one stone is the kettlebell farmer's walk; simple yet very effective at accomplishing several training goals at once.

10. Only One Priority - Whether you are a coach or someone training hard for a particular goal, there is only one thing that matters - Getting Results. The majority of trainees with whom I have contact are very novice and the mere sight of a barbell could send them running out the door and leave me with an empty pocketbook. In contrast, I can have clients deadlifting, squatting, pressing, and sometimes even cleaning or snatching a kettlebell within one or two sessions. To me the sacrifice of the barbell is well worth it, not only from the business aspect, but also because my clients lay down a solid base of good technique due to the aforementioned benefits of using kettlebells. Does this mean I have thrown out my barbell? Hell no! It does mean, however, I have learned a new way to skin a cat. A faster tool to teach = faster results. And that's what really matters to me, and to my clients. (Note: Most women do well starting with a 12 kg/26 lb bell and a somewhat experienced male could start with a 24 kg/53 lb bell).

Could you and I argue the pros and cons of kettlebell training until we were both blue in the face? Yes, and we probably wouldn't come close to a consensus. Do you need to own as many kettlebells as I do? Probably not. But you would be ignoring a very valuable training tool if you didn't at least consider having kettlebells in your training toolbox. In addition to everything that I have discussed here, it's a well-documented fact that kettlebells can help you become bigger, faster, stronger, and more athletic. I am pretty sure each and every one of us is looking to develop at least one of those aspects with our various training programs.

Trying To Lose Weight, Forget About It, Unless You Stop Eating This!

I do a lot of research on health and nutrition and nothing makes me madder than the food industry intentionally, without my permission and yours, producing food that causes you and I not only to be addicted to it, but makes us fat! They do this by adding MSG to just about everything we eat!

I admire people like John Erb, who was a research assistant at the University of Ontario and wrote the book, "The Slow Poisoning of America", as one of the many people blowing the whistle on MSG. The subject of MSG is not new, but not enough attention is being paid to it and the food industry is certainly not going to tell you about it because they are making too much money from it.

MSG is so pervasive in our society that you may not be aware that you are consuming it daily. It is in processed foods, canned, frozen or boxed, restaurants and fast food chains. My husband and I were shocked to find MSG in almost all the vitamin supplements we had. Most consumers are not aware of it because we are being tricked with labeling.

MSG has many aliases. Here is a list of some of the other names for MSG:

- Monosodium glutamate, monopotassium glutamate, glutamic acid
- Anything that says hydrolyzed (such as hydrolyzed vegetable protein)
- Anything that says Autolized
- Anything that says natural flavor, or flavors, natural flavoring, flavorings
- Calcium caseinate
- Sodium caseinate
- Yeast extract
- Seasonings
- Soy protein, wheat protein, whey protein, anything fortified protein
- Textured protein
- Carrageenan
- Gelatin
- Soy sauce
- Bouillon, pork, chicken, beef
- Barley malt, malt extract, maltodextrin
- Enzymes
- Corn syrup, corn starch, dextrose
- Citric acid

You may be asking how it is possible that MSG can come under so many different names. The FDA has stated that if you use MSG in a product it must be labeled that way. If you use for example; hydrolyzed vegetable protein (which has MSG in it) it must be labeled by its common name and not MSG. This is the loophole the food industry uses to hide the word MSG.

Studies done over the last 30 years on rats have consistently shown that MSG makes them fat. Rats are not naturally fat so it has to be created. The studies done showed up to a 40% increase in appetite in the rats fed with MSG.

It works like this. Your tongue has receptors to detect sugars, carbohydrates, fats and protein, and it is used to determine if actual food is in your mouth. The food industry has figured out that MSG fools the taste receptors into thinking it is going to be receiving protein or sugars etc, so now your pancreas now goes into action releasing insulin to do its job. Within half an hour to an hour you have a blood sugar drop and you want to eat again. So you eat more food with MSG and you continue this circuit over and over again. And don't forget to check your diet foods, which are usually loaded with MSG.

True weight loss is achieved by the few who have true stamina and will power because for the rest of us, well, the odds are stacked against us. The food industry wants you to buy their food and keep you addicted and keep you gaining weight because now companies can jump on the band wagon and get you buying weight loss pills and prescription drugs. Is there MSG in the diet and prescription pills? The odds are very high that this is the case.

If you have struggled with weight and health issues without success, don't just give up hope yet. Education is the key. It is up to you to decide what you want to do with this information. For my husband and I, we have given up MSG and we eat organic. I have lost 20 lbs to date and feel great. There are some reputable companies that produce superior products without MSG and pesticides and it is worth seeking them out and supporting their efforts while getting you and your family healthy.

High repetition sets do not get you cut.
